When we talk about gut health lately, we tend to talk about the microbiome. That’s an important part of the story, but your gut is also a physical organ system with a pretty demanding job.
It has to break down food, absorb nutrients, move waste, maintain a protective barrier, coordinate a large part of your immune system and communicate constantly with your brain.
The trillions of microbes living primarily in your colon are part of this system, not the whole system.
Good gut health means supporting digestion, motility, the intestinal lining, the immune system and the microbes that live there.
The good news is that many of the things that support all of these systems are surprisingly practical.
1. Feed Your Gut More Fiber
Fiber does much more than help keep you regular.
Some types of fiber add bulk to stool and help support normal motility. Others make their way to the colon, where gut microbes ferment them and produce compounds called short-chain fatty acids.
One of these, butyrate, is particularly interesting because it serves as an important fuel source for the cells lining the colon and plays a role in maintaining the intestinal barrier and regulating immune and inflammatory activity.
A reasonable target for many adults is around 25–35 grams of fiber per day, ideally from a variety of foods.
Good sources include:
- Vegetables and fruit
- Beans and lentils
- Nuts and seeds
- Oats and other whole grains
- Chia and flax
- Avocado
- Resistant starch from foods like beans, potatoes and rice
If your current fiber intake is low, increase it gradually. Going from very little fiber to 35 grams overnight is an excellent way to make your gut file a formal complaint.
2. Give Your Gut Some Variety
Different microbes prefer different foods, which is one reason dietary variety matters.
Plants provide different combinations of fiber, resistant starches and polyphenols that can help support a more diverse microbial ecosystem.
You may have heard the recommendation to eat 30 different plants a week. That number isn't a magic threshold, but it can be a useful way to think about variety.
And “plants” includes more than vegetables.
Fruit, beans, lentils, whole grains, nuts, seeds, herbs and spices all count.
Instead of trying to eat the same handful of “perfect” foods every day, rotate what you eat. Buy a different berry. Try a new bean. Add fresh herbs. Alternate your greens. Sprinkle seeds onto something.
Your gut likes a varied buffet.
3. Include Fermented Foods
Fermented foods can introduce beneficial microbes along with compounds created during fermentation.
Options include:
- Yogurt with live cultures
- Kefir
- Kimchi
- Sauerkraut
- Miso
- Other traditionally fermented vegetables
You don't need enormous quantities. A small serving incorporated regularly is a perfectly reasonable place to start.
Fermented foods aren't ideal for everyone, however. If they consistently worsen bloating, reflux or other symptoms, don't force them because they're supposed to be “good for your gut.”
Your gut gets a vote.
4. Support Digestion, Motility and the Gut-Brain Connection
Before food ever reaches your microbiome, your digestive system has a lot of work to do.
Food needs to be physically broken down, mixed with digestive secretions and moved through the gastrointestinal tract. Your stomach, pancreas, liver, gallbladder and intestines all participate in this process.
Simple habits can support that machinery:
- Chew your food instead of inhaling it
- Stay adequately hydrated
- Move your body regularly
- Take a walk after meals when you can
- Pay attention to persistent constipation or diarrhea rather than treating them as your personal version of normal
Your gut is also in constant communication with your brain through what we call the gut-brain axis. The nervous system, immune system, hormones and compounds produced in the gut all participate in this two-way conversation.
Your gut is also chemically active. Gut microbes produce and influence substances that help your gut, brain and nervous system communicate, including compounds involved in mood, stress and sleep. They also produce short-chain fatty acids such as butyrate, which can support the intestinal barrier and influence immune function and gut-brain signaling.
It's another example of how closely digestion, microbes, immune function and the nervous system are connected.
This is also why stress can show up in your gut. Your nervous system can influence motility, digestive secretions and how strongly you perceive sensations coming from your digestive tract.
Sleep and circadian rhythms matter too.
Exercise, regular sleep, daylight exposure, time outside, breathing practices, social connection and actual downtime aren't usually marketed as gut-health interventions, but they are part of the picture.
5. Don't Restrict Foods Without a Good Reason
Elimination diets can be useful tools when they're strategic and temporary.
But removing more and more foods indefinitely isn't necessarily better for your gut.
When you eliminate foods, you may also eliminate sources of fiber, resistant starch and polyphenols that feed beneficial microbes.
If a food repeatedly causes symptoms, that's useful information. Rather than automatically deciding you can never eat it again, it can be worth asking why.
Is it the amount? The preparation? Lactose? A fermentable carbohydrate? Fat content? Meal size? Motility? Something else going on in the digestive system?
Sometimes removing a food is appropriate. Sometimes the better goal is figuring out what is driving the reaction.
Gut Health, Inflammation and Healthy Aging
There is another reason I'm interested in gut health that goes well beyond digestion.
Our microbiome changes throughout life, and researchers are increasingly studying the relationship between the gut, immune regulation, metabolic health and the chronic low-grade inflammation associated with aging, sometimes called inflammaging.
The intestinal barrier is part of that conversation too. It helps determine what stays inside the gut and what interacts with the immune system.
Meanwhile, the compounds produced by gut microbes can influence processes far beyond the colon.
None of this means eating sauerkraut is going to reverse aging.
It does mean that many of the habits that support gut health, including eating plenty of plants and fiber, exercising, sleeping well and supporting metabolic health, overlap considerably with the habits associated with healthier aging overall.
When the Basics Aren't Enough
Sometimes you can eat plenty of fiber, exercise, sleep reasonably well and still have bloating, reflux, constipation, diarrhea, discomfort or the persistent sense that something isn't working quite right.
That's where a more individualized look can be helpful.
In my work with clients, I look at symptoms alongside food patterns, medications and supplements, stress, sleep, movement and health history to identify the levers that may actually be worth adjusting.
Sometimes that means changing meal timing or food composition. Sometimes there may be a reason to consider targeted probiotics, digestive support, herbs or other interventions. And sometimes symptoms warrant testing or a conversation with a physician or gastroenterologist.
The goal isn't to collect more things to take or more foods to avoid. It's to understand what your body is telling you and build a practical plan around it.
Your gut is complicated. Taking care of it doesn't always have to be.
